Dumbbell One-Arm Floor Fly

The Dumbbell One-Arm Floor Fly is an effective exercise that targets the chest muscles while also giving the shoulders and triceps a good workout. This exercise is unique because you perform it lying on the floor, which provides a stable surface and limits the range of motion, reducing the chance of injuries.

Execution

  1. 1
Lie flat on your back on the floor with a dumbbell in one hand. Your other hand can lie flat beside you or rest on your abdomen for extra stability.
  2. 2
Extend the arm holding the dumbbell straight upward, perpendicular to the floor, with your palm facing inward.
  3. 3
Slowly and controllably lower the dumbbell out to the side while keeping your elbow slightly bent, until your upper arm almost touches the floor.
  4. 4
Use your chest muscles to bring the dumbbell back up to the starting position.
  5. 5
Repeat the movement for the desired number of repetitions, then switch arms.

Benefits

  • Improves shoulder stability through unilateral execution.
  • The limited range of motion helps prevent injuries.
  • Effectively strengthens the chest muscles through an isolated movement.

Common Mistakes

  • ! Lowering the dumbbell too quickly: use a controlled movement to maximize muscle activation and prevent injuries.
  • ! Using weights that are too heavy: this can lead to poor form and possible injuries. Start light and increase the weight as you become stronger.
  • ! Fully extending the arm: keep a slight bend in the elbow to maintain tension on the chest muscles.

Key Muscles

The primary focus is on the chest muscles (pectoralis major), but the exercise also engages the shoulders (deltoids) and, to a lesser extent, the triceps.

Possible Alternatives

  • To increase the intensity, you can add a slight rotation of the wrist at the top of the movement so that your palm turns toward your face.
  • For beginners, the weight can be reduced, or the exercise can initially be performed without weight to master the movement.
  • Alternatively, the exercise can also be performed on a bench for a greater range of motion, but this does increase the risk of shoulder injuries.
