Execution

  1. 1
Begin by setting an incline bench to approximately 45 degrees.
  2. 2
Lie with your chest against the bench and let your arms hang straight down with a dumbbell in each hand.
  3. 3
Make sure your feet are firmly planted on the floor for stability.
  4. 4
Curl the dumbbells upward toward your shoulders while keeping your elbows still and moving only your forearms.
  5. 5
Squeeze your biceps firmly at the top of the movement, then slowly and controllably lower the weights again.

Benefits

  • Increased biceps isolation, leading to greater muscle growth and definition.
  • Limited opportunity to cheat due to the stable body position.
  • Improved focus on the forearms due to the hanging position of the arms.

Common Mistakes

  • ! Using too much weight, which compromises technique.
  • ! Not fully extending the arms at the bottom of the movement.
  • ! Lowering the weights too quickly, resulting in less muscle activation.

Primary Muscles

The primary focus of the Spider Curl is the biceps brachii. The brachialis and brachioradialis are also trained to a lesser extent.

Possible Alternatives

  • Try the exercise with an EZ bar for a different grip and stimulus.
  • Perform the exercise with cables to maintain constant tension on the biceps.
  • Change the bench angle to emphasize different parts of the biceps.
