Clean Squat
The clean squat is a dynamic compound exercise that develops strength and explosiveness in both your lower and upper body. It combines a deadlift, a high pull, and a front squat in one fluid movement, providing an efficient and effective workout.
Execution:
-
1
Start with your feet shoulder-width apart and a barbell on the floor in front of you.
-
2
Bend your knees and hips and grasp the bar with an overhand grip, slightly wider than shoulder-width apart.
-
3
Keep your back straight and chest up, and pull the bar upward along your body by explosively extending your hips and knees.
-
4
Once the bar passes your thighs, pull the bar upward with your arms while diving under the bar and bringing yourself into a squat position.
-
5
Catch the bar on your shoulders with your elbows high while remaining in the squat position.
-
6
Stand up powerfully from the squat position while keeping the bar on your shoulders.
-
7
Lower the bar in a controlled manner to the starting position and repeat the exercise.
Benefits:
- Improves coordination and athletic skills.
- Increases metabolic rate, which may lead to fat loss.
- Strengthens multiple muscle groups simultaneously.
- Develops explosive power, which is useful for various sports.
Common Mistakes:
- ! Rounded back while lifting — keep your back straight to prevent injuries.
- ! Dropping too quickly into the squat — control your movement to activate the correct muscles.
- ! Elbows dropping during the catch — keep your elbows high to position the bar correctly.
Key Muscles:
- Quadriceps (front of the thighs)
- Hamstrings (back of the thighs)
- Gluteus (gluteal muscles)
- Core (abdominal and back muscles)
- Deltoids (shoulders)
- Trapezius (upper back)
Possible Alternatives:
- If the clean squat is too challenging, start with a deadlift or a front squat to master the movements.
- Use dumbbells or kettlebells instead of a barbell for a different variation.
- Reduce the weight to perfect your technique before using heavier weights.
