Prone Bench Row with Dumbbells, Pronated Grip
If you are looking for an effective way to strengthen your back muscles, the prone bench row with dumbbells and a pronated grip is an excellent choice. This exercise offers a unique combination of stability and strength training, targeting not only your back but also your shoulders and arms.
Execution
-
1
Find a flat bench and place two dumbbells on either side of the bench.
-
2
Lie face down on the bench so that your chest and upper body are supported while your legs can move freely.
-
3
Grip the dumbbells with a pronated grip (palms facing down) and let your arms hang straight down.
-
4
Inhale and pull the dumbbells upward toward your hips, keeping your elbows close to your body.
-
5
Briefly hold the top position, then slowly lower the dumbbells back to the starting position.
-
6
Repeat for the desired number of repetitions.
Benefits
- Improves shoulder-girdle stability.
- Strengthens the muscles around the spine, which can contribute to better posture.
- Helps develop a broad, strong back.
Common Mistakes
- ! Pulling the weights up too quickly — focus on a controlled movement.
- ! Keeping the elbows too far from the body — keep them close for maximum effectiveness.
- ! Failing to keep the back straight — maintain a neutral spine to prevent injuries.
Primary Muscles
This exercise primarily targets the latissimus dorsi, but also trains the trapezius, rhomboids, rear deltoids, and biceps.
Possible Alternatives
- If the pronated grip is too stressful for your wrists, try a neutral grip (palms facing each other).
- For a lighter variation, you can also perform the exercise with a TRX strap or resistance bands.
- To increase the intensity, try performing the exercise on an incline bench for a different angle.
