Execution

  1. 1
Begin with the barbell on the floor, standing with your feet hip-width apart.
  2. 2
Bend through your knees and hips to grasp the barbell with an overhand grip, keeping your hands slightly wider than shoulder-width apart.
  3. 3
Keep your back straight and your gaze directed forward, pulling the barbell upward by straightening your legs.
  4. 4
Once the barbell passes your thighs, accelerate the movement with an explosive pull from your hips and shoulders.
  5. 5
Jump lightly and split your legs so that one leg moves forward and the other moves backward into a lunge position.
  6. 6
Catch the barbell at shoulder height while landing in the split position. Make sure your elbows are high and the barbell rests on your shoulders.
  7. 7
Stand up by bringing your legs back to the starting position, then return the barbell to the floor.

Benefits

This exercise improves not only your strength and muscle mass but also your explosiveness and speed. The split position also helps improve your balance and flexibility, contributing to better posture and a reduced risk of injury.

Common Mistakes

  • ! Not fully extending the hips during the explosive pull.
  • ! Splitting too early, causing the barbell to be caught inefficiently.
  • ! Not keeping the elbows high enough when catching the barbell.
  • ! Insufficient control of the lunge position, which can lead to imbalance or injury.

Primary Muscles

The Barbell Split Clean primarily trains the quadriceps, hamstrings, glutes, lower back, shoulders, and arms. It is a full-body exercise that engages multiple muscle groups simultaneously.

Possible Alternatives

If the Barbell Split Clean is too challenging, you can start with the Power Clean to master the basic movement. For more variety and challenge, you can also perform the exercise with dumbbells or kettlebells. Another variation is the Squat Clean, in which you land in a squat position instead of a split position.
